Body Recomposition: Lose Fat, Gain Muscle

"You can't lose fat and gain muscle at the same time" was conventional wisdom for years. Modern research disagrees: body recomposition is possible — and even common — for many trainees. The catch is that it works in specific conditions. If those conditions don't apply, the safer bet is alternating cuts and lean bulks instead.

What "Recomp" Actually Means

Recomposition is a body-composition shift without a big change in body weight:

  • Body fat percentage drops
  • Lean body mass rises
  • Total weight stays roughly the same

On the scale, that looks like nothing is happening. In the mirror, in clothes, and on strength curves, the change is dramatic. This is why scale-only progress tracking fails recomp.

Who Can Recomp?

Three groups consistently recomp:

1. Beginners

Untrained adults — especially men, but also women — gain muscle very quickly in their first months of structured training. The body responds to the brand-new stimulus by building tissue even when fat is being mobilised.

2. Returning Lifters

If you've trained seriously before, took 6+ months off, and have meaningful muscle memory, your body re-acquires lost muscle at near-beginner rates. This phase often lasts 3–6 months.

3. Higher Body-Fat Adults Starting to Train

Someone at 25–35% body fat (men) or 35–45% (women) has plenty of stored energy. Even a small calorie deficit lets them build new muscle from training stress while burning fat from existing stores. This is the most common recomp profile and the most overlooked.

Who Should Not Recomp

Recomp gets slower and harder the more advanced and leaner you are:

  • Advanced lifters near their genetic ceiling typically need to pick — cut or bulk — to see meaningful change.
  • Lean trainees (men under 12%, women under 20%) benefit more from focused cuts and surplus phases.
  • People in extreme deficits can't build muscle even with great training, because the body lacks the substrate.

If you fit those, alternate 8–12 week cuts with 12–16 week lean bulks instead.

The Calorie Number for Recomp

Recomp lives close to maintenance, with two acceptable variations:

  • Maintenance ± 100 kcal — the classic recomp set-up
  • Small deficit (100–250 kcal) — for higher body-fat starters

Why not a bigger deficit? Building muscle needs energy. A 500 kcal/day deficit on top of demanding training usually shifts the body to "preserve what we have" instead of "build new tissue."

Protein Drives the Outcome

Recomp asks the body to do two opposing jobs at once. High protein is what makes it possible.

  • 1.8–2.4 g per kg of body weight
  • Spread across 3–5 meals, 20–40 g each
  • Slightly higher than a typical building plan

A 70 kg lifter targets 140–170 g of protein per day. Anchor it first, fill calories with carbs and fat.

Calorie Cycling — A Smarter Default Than Flat Maintenance

Most recomp guides give one number: maintenance every day. The body doesn't experience days the same way:

  • Training days demand fuel for the session and recovery. Sitting at maintenance on these days under-feeds the building stimulus.
  • Rest days need much less. Sitting at full maintenance on these days quietly produces a small fat surplus across the week.

A cleaner version of the same weekly average:

  • Training days: TDEE + 150–250 kcal (extra carbs around the session)
  • Rest days: TDEE − 150–250 kcal (lower carbs, protein and fat unchanged)
  • Protein constant every day at 1.8–2.4 g/kg

The weekly total still averages out to maintenance, but the timing of energy availability favours muscle on hard days and fat burning on light days. Same total, better signal.

The P-Ratio: Where Calories Go

When the body is in a small deficit, a fraction of weight loss comes from lean tissue. When it's in a small surplus, a fraction of weight gain comes from fat. That fraction is called the partition ratio (p-ratio) — and it's the central variable recomp tries to optimise.

Three things move the p-ratio toward muscle and away from fat:

  • Training stimulus — actually hard, progressive resistance work. Without it, p-ratio collapses; the body has no reason to keep or build muscle.
  • Adequate protein — gives the body the substrate to use any tilt toward lean tissue.
  • Body fat starting point — leaner individuals have a worse p-ratio (the body protects fat stores when there is little to spare). This is why higher-body-fat starters recomp easily and very-lean lifters cannot.

Sleep, age and training history modify it further, but the three above account for most of the variance in real-world programmes.

Training: Strength Comes First

Cardio supports recomp. Strength training drives it. A solid recomp programme:

  • 3–5 sessions per week
  • Compound movements at the centre: squat/hinge, push, pull
  • Progressive overload — add weight or reps over time
  • 8–20 working sets per muscle group per week (most lifters in 10–14)
  • 5–12 rep range for most working sets

A reasonable split:

  • Day A — Squat, bench, row, accessories
  • Day B — Deadlift, overhead press, pull-up, accessories
  • Repeat the AB rotation 3–4× per week with light cardio on off days

Measuring Recomp (Without the Scale Lying)

Standard scale weight will frustrate you. Use a combination:

  • Body fat percentage via our Body Fat Calculator — the most direct indicator
  • Tape measurements — waist, hips, chest, arms — monthly
  • Progress photos — same lighting, weekly
  • Gym performance — sets, reps, loads
  • How clothes fit — surprisingly accurate over weeks

If 3 of those 5 are improving, recomp is happening even if the scale hasn't moved.

A Realistic 12-Week Plan

For our 70 kg beginner lifter at ~22% body fat, TDEE ≈ 2,500:

  • Calories: 2,400–2,500 (slight deficit)
  • Protein: 140 g/day (2.0 g/kg)
  • Fat: 70 g/day (0.9 g/kg)
  • Carbs: ~270 g/day
  • Training: 4 strength sessions/week + 1 long Z2 walk
  • Sleep: 7–9 h/night
  • Steps: 8,000+/day

Expected at week 12:

  • Body weight: ~70 kg (maybe 0.5–1 kg lighter)
  • Body fat: ~19% (3 percentage points lower)
  • Strength: 10–20% PRs on big lifts
  • Waist: 1.5–3 cm smaller

That is what success looks like. The scale barely moved; the body changed everywhere else.

When to Stop Recomping (and What to Switch To)

Recomp eventually loses momentum. The signal is not "the scale didn't move" — that's the whole point — but rather:

  • Strength has been flat for 6–8 weeks despite consistent training and recovery.
  • Body fat % refuses to drop further on the same inputs.
  • Tape measurements have stalled on all sites simultaneously.
  • Hunger has crept up — a sign the body is resisting the chronic small deficit.

When two or more of those land at the same time, switch to a structured 8–12 week cut or 12–16 week lean bulk instead. Trying to grind on with stalled recomp is the surest path to burnout.

Decision rule:

  • Currently above your target body fat → run a cut first (deficit of 300–500 kcal), then return to recomp or move to a lean bulk.
  • Currently at or below target body fat but stalled → run a lean bulk (surplus of 150–300 kcal) for 12–16 weeks, then cut back to your target.

The "phase" approach takes longer per visible change but produces cleaner results than perpetual recomp at advanced levels.

Recovery is the Hidden Multiplier

The maths of recomp leaves no slack: muscle building and fat loss happen simultaneously in the same body, and recovery is the bottleneck for both.

  • Sleep 7–9 hours. Below 6, lean-mass retention drops measurably regardless of training.
  • Manage stress. Chronically elevated cortisol blunts muscle protein synthesis and biases the p-ratio toward fat storage at the abdomen.
  • Step count of 8,000+ supports the calorie budget without competing with the strength side, unlike heavy cardio.
  • De-load every 6–8 weeks — drop volume 40–50% for one week. The next phase's progression depends on it.

People who recomp easily on paper but fail in practice almost always fail at one of these four points.

Common Mistakes

  • Aggressive deficit on top of recomp. Kills the building side.
  • Surplus on top of recomp. Adds fat that the recomp protocol could have prevented.
  • Inadequate protein. The most common silent failure.
  • Switching exercises every week. You can't progressively overload movements you don't repeat.
  • Quitting at week 4 because the scale didn't move. Recomp's main feature is a stable scale. Trust the other metrics.

How long does recomp take?

Visible change in 8–12 weeks for the favoured profiles (beginner / returning / higher-body-fat). Plateaus are common around month 3 — a good time to reassess inputs.

Can intermediates and advanced lifters recomp?
