Total Daily Energy Expenditure is the sum of four parts:

  • BMR (60–70%) — what you would burn lying down all day
  • NEAT (15–30%) — fidgeting, walking, standing, daily errands
  • TEF (~10%) — the cost of digesting your food

Two of those numbers — NEAT and EAT — change with your lifestyle. When you diet, NEAT typically drops without you noticing (you fidget less, stand less, walk less). Step 2: Pick the Honest Activity Multiplier

This is where most people inflate their estimate. Use this checklist before choosing:

  • Sedentary (1.2) — Desk job, drive everywhere, under 6,000 steps/day typical, no structured training. Honest description for most office workers.
  • Lightly active (1.375) — Same office life plus 2–3 light gym sessions a week, or a daily 30–45 minute walk on top of work.
  • Moderately active (1.55) — 3–5 real strength or cardio sessions a week (~45–60 minutes each), reasonably mobile job, 8,000–10,000 steps/day.
  • Very active (1.725) — 6–7 hard sessions a week, or training plus a moderately active job (server, teacher on their feet, etc.).
  • Extra active (1.9) — Physical labour + daily training. Manual trades, military training, endurance athletes in heavy blocks.

Default to one level lower than feels right. If you're unsure between Moderate and Very Active, pick Moderate. You can always raise the target later; over-eating from day one stalls progress.

Step 3: Combine Them

Same man, choosing Moderately active (1.55):

TDEE = 1,649 × 1.55 ≈ 2,556 kcal/day

That is the calorie level that should hold his weight steady on an average week. From here, every goal is one move away:

Formulas estimate the average person at the average day. You are a specific person, this week. Validate your TDEE in three steps:

  1. Hold the maintenance number for 2–3 weeks, tracking food honestly.
  2. Weigh yourself the same way each morning, take the weekly average.
  3. Compare actual to predicted.
    • Weight stable → your TDEE estimate is right.
    • Steady gain at maintenance → your real TDEE is lower, drop ~10%.
    • Steady loss at maintenance → your real TDEE is higher, raise ~10%.
