- min/km (metric) — minutes and seconds per kilometre
- min/mile (imperial) — minutes and seconds per mile
Conversion: 1 mile = 1.60934 km
Pace (min/mile) = Pace (min/km) × 1.60934 Pace (min/km) = Pace (min/mile) / 1.60934
So 5:00 /km × 1.60934 = 8:02.8 → 8:03 /mile.
Step 2: Convert Race Time to Pace

5 km in 24:00
- 24:00 → 24 minutes total
- 24 / 5 = 4.8 minutes per km = 4:48 /km
- 4:48 × 1.60934 = 7:43 /mile
10 km in 50:00
- 50:00 → 50 minutes
- 50 / 10 = 5.0 min/km = 5:00 /km
- 5:00 × 1.60934 = 8:03 /mile
Half marathon (21.0975 km) in 1:50:00
- 1:50:00 = 110 minutes
- 110 / 21.0975 ≈ 5.213 min/km

Step 3: Plan Race Splits
Splits are the time you should hit at each km or mile marker to finish at goal pace.
For a 4-hour marathon (240 minutes, 42.195 km):
- Pace = 240 / 42.195 ≈ 5:41 /km
- 5 km split = 5:41 × 5 = 28:25
- 10 km split = 56:50
- Half = 2:00:00
- 30 km = 2:50:30
Even pacing is the highest-percentage strategy for most amateur runners. Banking a minute in the first 5 km usually costs two minutes by the end.
Step 4: Project Race Times (Riegel)
Once you have a recent race time, Riegel's formula projects times at other distances:
T₂ = T₁ × (D₂ / D₁)^1.06
A 25:00 5K predicts:
- 10K: 25 × (10/5)^1.06 ≈ 51:48
- Half: ≈ 1:54:33
- Marathon: ≈ 3:58:38 (with caveats — marathon training matters)

Step 5: Pace From Average Speed (Treadmill Conversion)
Treadmills usually show speed (km/h or mph). To convert to pace:
Pace (min/km) = 60 / speed (km/h)
A treadmill at 12 km/h:
- 60 / 12 = 5:00 /km
In mph:
Pace (min/mile) = 60 / speed (mph)
A treadmill at 7.5 mph:
- 60 / 7.5 = 8:00 /mile
Reading Pace Mid-Run
Watch displays vary by brand, but every modern running watch shows at least three pace types — and they aren't interchangeable:
- Current pace is the instantaneous reading, updated every second from GPS. It is the noisiest number on the watch — bouncing 30–60 sec/km in urban canyons and forests. Don't pace by it.
- Lap pace averages from the start of the current lap (kilometre or auto-lap). Settles within 20–30 seconds and is the most useful number for intervals and tempo work.
- Average pace averages from the run's start. Useful for long-run discipline but lags too much for in-rep adjustment.
Best practice: lap pace for intervals and tempos, HR or perceived effort for easy runs, and finish-time projection (some watches show this) for race-day pacing.
Pace Bands for Different Conditions
A pace that feels fine in spring becomes overcooked in mid-summer. Build an honest mental band, not a fixed pace target:
- Cool, calm, rested: goal pace.
- Warm (20–25°C): add 5–10 sec/km.
- Hot (above 25°C): add 10–25 sec/km.
- Strong headwind: add 8–15 sec/km on the headwind segment.
- Hills (per 1% grade): 8–10 sec/km slower uphill; recover 4–5 sec/km on equal downhill.
- After a poor night's sleep: add 5–15 sec/km — and consider switching the session to easy.
The runner who matches pace to conditions trains the right system on each day. The runner who insists on goal pace regardless of conditions trains overreach and sometimes injury.

Common Mistakes
- Holding pace at the expense of zone on easy days. If pace pushes you into Z3 when Z2 is the plan, slow down.
- Treadmill = outdoor without adjustment. Treadmills run slightly easier; 1% incline mostly closes the gap.
- Predicting a marathon from a 5K without long-run mileage. Riegel is honest; the legs need long-run conditioning.
- Pacing the first km by feel. First-km adrenaline runs hot. Use the watch.
- Negative splits everywhere. Smart for halves and marathons. For 5K, even pacing is usually optimal.
